Shadow work, plainly

What is shadow work?

Shadow work is the practice of turning your attention toward the parts of yourself you learned to hide. The idea of the shadow comes from the psychiatrist Carl Jung, who used it for the parts of a personality that the conscious self does not identify with. Shadow work is the modern name for the practice of meeting them.

Those parts are rarely dramatic. They might be anger that was not welcome in your house, ambition that made someone uncomfortable, grief that had nowhere to go, or a softness you learned to cover. Hiding them does not make them disappear. They tend to show up sideways: in a relationship you keep repeating, a compliment you cannot accept, or a flash of envy that surprises you.

Shadow work is not a search for what is wrong with you. It is a way of noticing, with some care, what has been running out of sight, so you can choose what to do with it. A shadow work journal gives that practice a structure: a prompt to write to, a limit on how long you spend, and a way to close each session before you return to your day.

How to do shadow work with this journal

One hidden part at a time

Each exercise names one specific part you may have disowned, such as an inherited pattern, anger, envy or a quality you play down, rather than asking you to write about your shadow in general.

Short, timed sessions

Every exercise begins with ninety seconds of slow breathing and fits inside fifteen minutes. When the timer rings, you close the journal. The work is built from short sessions repeated over weeks, not one long sitting.

A close for the body

Each exercise ends with a somatic close: a slow body scan, a hand resting on the sternum, shaking out your hands, or pressing your feet into the floor. You finish the session settled, then get on with your day.

What is inside

What is inside the free journal

  • PrologueWhat this is (and what it isn’t)Why the journal is short, specific and anchored in the body, and what it does not promise.
  • Ground rulesFour rules before you beginRegulation before revelation. The body is the arbiter of truth. Fifteen minutes maximum per session. If you dissociate, stop.
  • The frameworkThe Frequara Correction, applied to shadow workThe four steps that run through every Quantum Frequara book: Recognise, Reset, Realign and Radiate. Each exercise begins in Recognise, closes in Reset, and points toward Realign and Radiate over the weeks that follow.
  • Exercise 1The Inheritance AuditWhat was passed down without your consent.
  • Exercise 2The Compliment You Cannot TakeIdentifying the shadow through what you reject.
  • Exercise 3The Anger LetterThe unsent letter, with the full script.
  • Exercise 4The Envy MapWhat you envy is what you have disowned.
  • Exercise 5The Repeating Pattern TraceThe relationship, job or conflict you keep recreating.
  • Exercise 6The Golden ShadowThe parts of you that are too good, too big, too seen.
  • Exercise 7The Body ContractThe deals your body made to keep you safe.
  • IntegrationThe Integration WeekA week by week rhythm: one exercise a week for seven weeks, then an eighth week to reread what you wrote. If you already have a somatic practice, you can compress it to four weeks.
  • ClosingA closing noteWhat to expect in the week after you finish, and where to go next if you want to.

Every exercise follows the same shape: why this one, between five and eight numbered prompts with room to write, a somatic close, and the trap to watch for. Six of the seven also include a short practice or ritual, such as the mirror exercise or the fifteen-second circuit breaker. The journal is a PDF that reads on screen or prints on plain A4 paper.

Sample prompts

Seven shadow work prompts from the journal

  • Exercise 1: The Inheritance AuditWhat was the emotion your family did not know how to hold? Grief. Anger. Fear. Joy. Tenderness. Ambition. Name the one that had no room in the house.
  • Exercise 2: The Compliment You Cannot TakeComplete this sentence three different times, without editing: If I let myself fully be this, I am afraid that…
  • Exercise 3: The Anger LetterWho am I most angry at right now? Not the person you think you should be angry at. The one whose name arrives with heat.
  • Exercise 4: The Envy MapName three people, alive or dead, personal or public, whom you feel a specific pang of envy toward. Not admiration. Envy.
  • Exercise 5: The Repeating Pattern TraceWhat need was being met by staying in the pattern? There is always one. Familiarity. The chance to finally be chosen. Proof of an old belief. The avoidance of a harder truth.
  • Exercise 6: The Golden ShadowWhich of your qualities do you actively downplay in adulthood? Intelligence. Beauty. Competence. Warmth. Ambition. Physicality. Musicality. Name up to three.
  • Exercise 7: The Body ContractWhat was the deal your body made? Write it in the form of a contract: If I keep [pattern], then [protection] will be true.

In the journal, each prompt sits inside a full exercise, with a breath before it and a closing practice after it. On their own they can open more than you expect, so give each one a single, timed session and read the safety notes below first.

Before you begin

Using the journal safely

  • Settle firstBefore each exercise, take ninety seconds of slow breathing: in through the nose for four counts, out through the mouth for six.
  • Keep it shortSet a timer for fifteen minutes. When it rings, close the journal, even mid-sentence.
  • Go one exercise a weekThe journal is paced over eight weeks. There is no prize for finishing early.
  • Stop if you feel far awayIf the room looks slightly unreal, or you cannot feel your hands or your feet on the floor, stop. Name three things you can see, breathe slowly for ninety seconds, and come back on a different day.
  • Choose your momentPick a time when you can settle afterwards, not straight before work, sleep or a hard conversation.
  • Bring support when you need itIf you live with trauma or a mental health condition, consider working through the journal alongside a qualified professional.

The 12 Laws of Being Human

The book the journal’s closing pages point to. It treats emotions as frequencies to understand rather than problems to fix, and its chapter on shadow integration sets out a framework for safe self-witnessing, with clear limits and pointers to professional support.

Questions

Shadow work journal questions

What is shadow work?

Shadow work is the practice of turning your attention toward the parts of yourself you learned to hide, such as anger, envy, grief, ambition or a softness that was not welcome when you were young. The idea of the shadow comes from the psychiatrist Carl Jung. The aim is not to fix those parts. It is to notice them clearly enough that they stop steering your choices out of sight.

What is a shadow work journal?

A shadow work journal is a guided journal for shadow work. Instead of a blank page, it gives you prompts that point at one hidden part at a time, with room to write your answers. The Quantum Frequara Shadow Work Journal from Quantum Frequara adds ninety seconds of slow breathing before each exercise and a short practice for the body after it, so every session has a clear beginning and end.

How do I start shadow work as a beginner?

Start small. Choose one exercise, breathe slowly for ninety seconds, set a timer for fifteen minutes, write, then close with something physical, such as a slow scan of your body from head to feet. Give each exercise a week before you move on. The first exercise in the journal, the Inheritance Audit, is a good place to begin because it asks you to describe family patterns before judging them.

What are some good shadow work prompts?

Good prompts are specific. The journal includes prompts such as: What was the emotion your family did not know how to hold? Which of your qualities do you actively downplay in adulthood? What need was being met by staying in a pattern you keep repeating? Each one sits inside a full exercise, with a breath practice before it and a somatic close after it.

Is it safe to do shadow work on your own?

Shadow work prompts can be used on your own as a reflective practice, but they can bring up strong feelings. Keep sessions to fifteen minutes, stop if you feel far away from your body, and come back another day. The journal is not therapy and not a substitute for professional mental health support. If you live with trauma, or difficult feelings stay with you, work with a qualified professional. If you are in crisis, contact your local emergency number or a crisis line, such as Lifeline on 13 11 14 in Australia or 988 in the US.
